400m is exactly 0.4 km, or approximately 0.24855 miles. To convert a 400m lap time to pace, multiply lap seconds by 2.5 for seconds per kilometer or 4.02336 for seconds per mile. A 1:00 lap gives 2:30/km (about 4:01/mi); a 1:30 lap gives 3:45/km (about 6:02/mi).

The tables below cover both directions: 400m lap time → pace and mile/km pace → lap time. They assume a measured 400m segment. On a standard track, confirm your lane and the marked start; a full loop in an outer lane is longer than 400m unless you use the appropriate staggered start.

400m lap time to kilometer and mile pace

Pace in seconds per km = 400m lap seconds × 1,000 ÷ 400.

Pace in seconds per mile = 400m lap seconds × 1,609.344 ÷ 400.

1:30903:456:02
2:001205:008:03

Mile pace is rounded to the nearest second from the unrounded calculation. Holding a lap's speed for 400m does not establish that you can sustain it over the longer distance. For the reverse calculation, lap seconds = km-pace seconds × 0.4, or mile-pace seconds ÷ 4.02336.

Kilometer pace to 400m lap time chart

400m time = kilometer pace in seconds × 0.4. A 100m checkpoint is one quarter of that lap time, and treadmill km/h is 60 divided by pace in minutes per kilometer.

Mile pace to 400m lap time chart

One mile is 1,609.344 meters, so:

400m time = mile pace in seconds × 400 ÷ 1,609.344.

The 200m split is half the unrounded 400m time. Treadmill speed in mph is 60 divided by pace in minutes per mile. Times and speeds below are rounded to one decimal place; the speed is a distance/time conversion, not a claim that treadmill and outdoor effort are identical.

Track lane distances: how much extra do outer lanes add?

A standard outdoor track is 400m along Lane 1's measurement line. For a kerbed track, that line is 0.30m from the kerb; other lanes are measured 0.20m from the outer edge of each lane's inner boundary line. The nominal lane width is 1.22m. UK Athletics 2026 rules, TR14

For a conventional oval with two semicircular bends, a wider running radius adds 2 × π × radius difference per full loop. With the nominal dimensions above, Lane n (n ≥ 2) adds 2π × [1.22 × (n − 1) − 0.10] meters compared with Lane 1.

These are calculated estimates for a complete loop from the same line back to that line. They are not the length of a correctly marked 400m race using a staggered start. Tracks with different widths, no inner kerb, or a different layout need their own measurements.

The outer-lane timing trap

In this example, 12.5 complete loops in Lane 8 cover about 5,663m, approximately 663m extra. The additional time depends on your pace: at 5:00/km, 663m takes about 3:19, rather than a fixed two or three minutes for every runner.

Similarly, one full loop in Lane 2 adds about 7.04m. At 4:00/km, that adds about 1.69 seconds. Use the appropriate 400m staggered start and finish markings for your lane when available. If you run an entire outer-lane loop, calculate pace from its longer distance instead of calling it 400m.

Track laps, kilometers and miles

On a standard 400m track, 8 Lane 1 laps total 3.2 km, or approximately 1.988 miles. For other distances, divide meters by 400 to get the Lane 1 lap equivalent:

DistanceMetersLane 1 Lap Equivalent
400m4001 lap
800m8002 laps
1,500m1,5003.75 laps
1,600m1,6004 laps

3,000m3,0007.5 laps
5,000m5,00012.5 laps
10,000m10,00025 laps

1,600m is 9.344m short of a mile. Use the track's marked start for the distance and event you are running; race starts and lane breaks are not described by lap count alone.

Check your marked splits and watch settings

For a known marked distance, elapsed time gives a direct pace calculation. If the distance or pace on your watch disagrees with your measured splits, check its track settings and selected lane before assuming a particular GPS error percentage.

For example, Apple Watch offers track detection and lane selection in an Outdoor Run workout. Update the selected lane if you move during the workout, and use its lap alerts if helpful. Availability depends on your watch, software, and location. Apple's track workout instructions

For manual timing, use the marked 100m or 200m checkpoint for your lane and start position. An arbitrary point at the end of a bend is not necessarily a 200m split.

How to use the charts for a track session

  1. Convert your planned pace: At 4:00/km, a 400m rep is 1:36 and an 800m rep is 3:12. Those are distance/time calculations; choose workout intensity and recovery using your training plan.
  2. Check the halfway split: For a 96-second 400m target, the halfway target is 48 seconds. Use the correct 200m marking relative to your start.
  3. Confirm your lane and start: Use the marked stagger for an outer-lane 400m rep. Follow the facility's lane rules and check for other runners before moving lanes.
  4. Compare rhythm with elapsed time: Match music to a comfortable measured cadence if useful. Wind and fatigue can change effort and step length, so a fixed beat does not guarantee a fixed pace.

Frequently asked questions

What is 400m in kilometers and miles?

400m = 0.4 km = approximately 0.24855 miles. The kilometer conversion is exact. Miles use 400 ÷ 1,609.344.

What pace is a 1-minute 400m?

A 60-second 400m is 2:30/km and approximately 4:01.4/mile. These are equivalent speeds, not a prediction that you can maintain the pace for a kilometer or mile.

What pace is a 90-second 400m?

A 90-second 400m (1:30) is 3:45/km and approximately 6:02.1/mile. If “1.30” means one minute thirty seconds, use this row. Written as decimal minutes, 1.30 minutes is 78 seconds (1:18), a different time; use a colon to make the lap time clear.

What pace is a sub-1-minute 400m?

It is faster than 2:30/km, or faster than approximately 4:01.4/mile. For an exact lap time below 60 seconds, multiply its seconds by 2.5 for kilometer pace or by 4.02336 for mile pace.

How many miles are 8 laps around a track?

On Lane 1's measurement line of a standard 400m outdoor track, 8 laps = 3,200m = 3.2 km ≈ 1.988 miles. It is slightly short of 2 miles: 2 miles = 3,218.688m, about 18.69m farther. An outer-lane full loop or a shorter track changes the distance.

Is one lap around a track always 400 meters?

A standard outdoor track is 400m along Lane 1's measurement line. A full loop in an outer lane is longer, while a properly staggered 400m race still covers 400m. Shorter tracks and nonstandard layouts need separate measurements.

How many laps around a track is 1 mile?

In Lane 1 of a standard 400m track, one mile is 4 laps plus 9.344m. Four laps alone are 1,600m.

What is an 8-minute mile in 400m laps?

About 1:59.3 per 400m, with a 59.7-second 200m split. Calculate each split from the unrounded pace before rounding it for the table.

Optional: match music to cadence while checking your splits

Cadence is steps per minute (SPM), counting both feet. Music tempo is beats per minute (BPM). If you take one step per beat, the numbers match; if you take two steps per beat, music BPM is half your SPM. For example, 180 SPM can pair with 180 BPM or 90 BPM using those two patterns.

A beat can give you a rhythm cue, but it does not set your lap time. Speed = cadence × distance per step, so stride-length changes can alter your pace while your cadence stays the same. Measure your own cadence at your target pace instead of assigning a fixed SPM to a 90-second lap.

In GagaRun’s Apple Music version for iPhone, choose a target supported by your installed version and plan, and check the available playback controls before starting. A selected music rhythm does not establish your actual cadence or guarantee a particular split. Select an available target that suits your measured cadence, then check your elapsed time at the marked splits.

Playback requires a separate Apple Music subscription. If your playlist is on another service, use a transfer workflow supported in your region and check the resulting Apple Music matches before importing it. Recording versions and availability can differ. The setup described here uses Apple Music playback. See how to sync Apple Music to running pace.

What BPM should I use for a 400m interval?

Measure your cadence at the planned pace first. For one step per beat, use the same music BPM as your SPM; for two steps per beat, use half. There is no single BPM that corresponds to a particular 400m time.
